The Truth about Visceral Fat - Why It’s dangerous and How to Lose It

What Is Visceral Fat?

Visceral fat is a type of fat stored deep within the abdomen, surrounding internal organs such as the liver and pancreas. It makes up 10 to 15 percent of total body fat.

Unlike the fat you can pinch under your skin — called subcutaneous fat — visceral fat is stored deep inside the abdominal cavity, wrapping around organs like the liver, pancreas, and intestines. It releases inflammatory substances and hormones that can disrupt your metabolism and increase insulin resistance.

Here’s the part that surprises most people: even people with a normal weight can have high levels of visceral fat, making it a silent threat.

This is exactly why the number on the scale tells such an incomplete story. You can look slim, have a “normal” BMI, and still be carrying dangerous levels of visceral fat around your organs.

Why Is Visceral Fat So Dangerous?

Visceral fat isn’t just sitting there passively. It’s biologically active — and what it’s doing inside your body is alarming.

Visceral fat makes more of the proteins called cytokines, which can trigger low-level inflammation — a risk factor for heart disease and other chronic conditions. It also produces a precursor to angiotensin, a protein that causes blood vessels to constrict and blood pressure to rise.

Heart disease, Alzheimer’s, cancer, type 2 diabetes, stroke, and high cholesterol are some of the conditions strongly linked to too much fat in your belly. Researchers suspect that visceral fat makes more of certain proteins that inflame your body’s tissues and organs and narrow your blood vessels — which can make your blood pressure go up and cause other problems.

Research also suggests that higher amounts of visceral fat are associated with insulin resistance — a condition in which cells have a reduced response to insulin. This can lead to higher blood sugar levels and may increase the likelihood of developing type 2 diabetes.

How Do You Know If You Have Too Much?

This is where it gets tricky. Because visceral fat is deep inside your abdomen you can’t measure it by looking in the mirror. But there are some practical ways to assess your risk:

Waist Circumference

A simple tape measure can give you useful information. Research shows that your waist circumference should be no more than half of your height measurement. Having a ratio higher than that can raise your risk of circulatory and metabolic diseases.

Body Shape

Where your body tends to store fat can offer a clue. If you carry more weight in your trunk with slimmer legs — often called an apple shape — it can mean more visceral fat. This body shape is more common among men. Women are more likely to be pears — with bigger hips and thighs. Research shows that upper body fat comes with more health risks.

Chronic Stress & Cortisol

Stress doesn’t just affect your mood. Chronically elevated cortisol — your body’s primary stress hormone — directly promotes visceral fat storage, particularly around the midsection. This is why stressed, sleep-deprived people often struggle most with belly fat regardless of how well they eat.

Poor Sleep

Sleep deprivation drives cortisol up, disrupts hunger hormones, and impairs your body’s ability to regulate blood sugar — all of which contribute to visceral fat accumulation. Getting less than seven hours of quality sleep consistently is one of the fastest ways to increase visceral fat.

Diet — Especially Sugar and Processed Foods

Diets high in added sugar, refined carbohydrates, and processed foods drive the insulin spikes and chronic inflammation that directly promote visceral fat storage. Alcohol — particularly beer and sweet cocktails — is also a significant contributor.

Hormonal Imbalances

Declining estrogen during perimenopause and menopause causes many women to shift from storing fat in the hips and thighs to storing it in the abdomen. Low testosterone in men has a similar effect. This is one of the reasons hormone optimization can be such a powerful tool in addressing visceral fat.

Sedentary Lifestyle

Lack of movement — particularly resistance training — allows visceral fat to accumulate more readily and makes it harder to lose.

How to Actually Reduce Visceral Fat

Here’s the good news — visceral fat is actually more responsive to lifestyle changes than subcutaneous fat. Here’s what the research supports:

1. Prioritize Protein and Reduce Refined Carbohydrates

Shifting your diet toward adequate protein and away from refined carbohydrates and added sugars directly targets the insulin dysregulation that drives visceral fat storage. When Johns Hopkins researchers compared the effects on the heart of losing weight through a low-carbohydrate diet versus a low-fat diet for six months — those on a low-carb diet lost an average of 10 pounds more than those on a low-fat diet.

More importantly visceral fat responded strongly to the reduction in carbohydrates.

2. Strength Training

Building lean muscle mass directly improves insulin sensitivity and metabolic rate — both of which help your body stop storing visceral fat and start burning it. Even two to three sessions of resistance training per week makes a measurable difference.

3. Manage Stress and Cortisol

Addressing the root causes of chronic stress — through sleep, mindfulness, movement, and lifestyle changes — directly reduces the cortisol-driven visceral fat cycle.
